Sounds like my old set up. I'm pretty certain the best pump for you would be the pan world PX 30 (I think those are the numbers) it's basically a very small iwaki; external only, about 200gph, but can handle pressure for a return. On my old system I used a maxijet1200 and it did not handle the head well at all. You could also try a mag 3; given a bit of head pressure, it'll slow down to 200gph.
If your sump/refugium is going to be underneath your tank, you need an overflow of some sort in the 10 gallon, then you do not restrict flow into the sump. It's determined by how much water you're pumpng back into the tank, and consequently, flowing out of the tank and down to the sump.
